Progressive Overload: The One Principle You Must Understand to Keep Making Progress

5 min read20 February 2024

The Core Principle

Progressive overload is the systematic increase of training stress over time to continuously drive adaptation. Without it, your body has no reason to change.

The 5 Levers of Overload

  1. Load — increase the weight
  2. Volume — add more sets or reps
  3. Density — more work in the same time
  4. Frequency — train the pattern more often
  5. Complexity — progress to a harder variation

Why Most People Get This Wrong

The common mistake is chasing load overload exclusively — always trying to lift more weight. This leads to form breakdown, injury, and eventual plateau.

Instead, cycle through the 5 levers. A well-designed programme will progress multiple variables across a training block.

A Practical Example

For a squat-focused programme over 8 weeks:

  • Weeks 1-2: 3x8 at 70% 1RM
  • Weeks 3-4: 3x10 at 70% 1RM (volume increase)
  • Weeks 5-6: 4x8 at 72.5% 1RM (load + sets)
  • Weeks 7-8: 4x6 at 77.5% 1RM (intensity increase)
